Foundation is the training you never stop. Preparation → Execution → Recovery is the arc you run around each performance — and Recovery feeds back into Foundation, which is what makes this a loop rather than a ladder. The base is widest because it's the tier you practise most.

Foundation — the tier everything rests on

Slow, consistent coherent / resonance breathing and diaphragmatic breathing, five to ten minutes daily. This is the tier that works on a delay: a session today doesn't rescue today, it shifts the baseline you'll meet tomorrow's demands from. That makes it the easiest tier to neglect and the most expensive one to skip — because when the moment arrives, Preparation and Execution can only work with the nervous system Foundation has built.

The failure mode: skipping it, because it never feels urgent. Nothing about a quiet five minutes announces itself as important. Its whole value is invisible until the day you need headroom and discover you have none.

Preparation — arriving in the right state

The tier everyone assumes they understand, and most people get backwards. Preparation is not "calm down." It's arriving in the state the moment actually requires — and sometimes that means going up, not down. An athlete who is flat and heavy before a race doesn't need a longer exhale; they need activation. A founder vibrating before a pitch does. Same tier, opposite direction, and the only way to choose correctly is to read your state accurately — which is precisely the skill the section below is about.

Box breathing is the default here because it's stabilising rather than sedating: it settles a hot system without flattening a cold one. Minutes, not seconds — this tier has time.

When the need runs the other way — flat, heavy, and something that matters in an hour — the answer is a gentle lift rather than more calm: inhale-emphasis breathing, where the in-breath is longer than the out. Roughly four seconds in, two seconds out, nasal, no breath holds. Easy movement and daylight do much the same job, and there's no reason not to do both.

A note on what we deliberately leave out. The intense end of activation breathing — cyclic hyperventilation, rapid breathing with breath holds — is a legitimate tool in the right hands, and it is not something anyone should take from a webpage or a push notification. It needs screening. Work with a professional.
The failure mode: down-regulating on autopilot. Reaching for calm because calm is what breathwork is "for," and pressing further down on a system that was already flat.

Execution — holding it under load

The narrowest tier and the hardest, because of a constraint the others don't have: you cannot stop and practise. Whatever you do here has to work in seconds, inside the activity, without taking your attention off it. There's no sitting down, no closing your eyes, no five-minute reset — just the gap between points, the walk to the podium, the breath before the next decision.

Which means the tool has to be nearly free. The physiological sigh: two inhales through the nose — a full one, then a short top-up — followed by a long, slow exhale. One cycle, not ten. It's invisible, it takes seconds, and nobody watching will know you did it.

The double inhale isn't decoration. It reinflates collapsed alveoli and offloads carbon dioxide more efficiently than a single breath, which is why it works so quickly — and speed is the whole constraint of this tier. Stanford's Balban trial (2023) found cyclic sighing outperformed both box breathing and cyclic hyperventilation for improving mood and lowering respiratory rate, though it tested the pattern as a five-minute daily practice rather than a single breath mid-performance; the speed of one sigh rests on the mechanism above rather than on that trial. If all you can manage under pressure is one breath out longer than the breath in, that still works — same principle, just slower. But drill the sigh, because the sigh is the one that fits in four seconds.

And it only works if it's already automatic, because a stressed prefrontal cortex will not learn a new technique mid-performance — it defaults to whatever you've drilled. Execution isn't really trained during execution. It's trained in Foundation and cashed in here.

The failure mode: having no execution-tier tool at all. Most people's entire practice lives in Preparation and Recovery, so when the wheels come off mid-performance — the spiral, the tilt, the shaking hands at the lectern — they have nothing that works in the four seconds available.

Recovery — closing the loop

The most skipped tier, and the one with the longest reach. Here's what people miss: the body does not automatically stand down when the performance ends. You can finish the race, the pitch, the shift, and stay sympathetically switched on for hours — still scanning, still braced, sleeping badly on it. The event is over; the physiology hasn't been told.

Deliberate down-regulation — an extended exhale such as 4-7-8 breathing — is how you tell it. And this is where the Pyramid stops being a stack and becomes a loop: how completely you recover tonight is part of what sets the baseline you wake up with tomorrow. Recovery doesn't just close the performance. It feeds Foundation.

The failure mode: assuming recovery is passive. Treating the end of the effort as the end of the physiology, and carrying an activated nervous system into the evening, the sleep, and the next day's starting point.

How Do You Know It's Working?

Here is a question the breathwork world is oddly quiet about. You’ve been practising for six weeks. How would you actually know whether anything has changed?

The honest answer, for most people, is that they wouldn’t. The field’s standard method for choosing what to practise is to ask how you feel — I’m stressed, so I’ll do something calming — and its standard method for evaluating the practice is the same. Feel better, it worked.

The felt sense is a genuine instrument — much of the best breathwork is led by it, and learning to work with it is a real skill. But on its own it’s an incomplete one, and it can quietly drift.

Consider three situations any performer will recognise. You feel wrung out and heavy, so you reach for slow, calming breathing — but you’re not wound up, you’re flat, and what you’ve just done is press further down on a system that was already down. Or the reverse: you feel sharp and ready, riding a good morning and a strong coffee, while underneath the surface your body is telling a different story entirely. Or the quietest case, and the most common — you’ve been under pressure so long that pressure has become your baseline. It doesn’t register as stress. It registers as Tuesday.

In each of those, the felt sense gives an answer, and gives it confidently — and sometimes gets it wrong. Not because it’s broken, but because feeling alone can’t always tell you which way it’s drifted.

There's a space between the sensation and your response to it — and the skill you've been building is to widen it. The felt sense arrives; instead of believing it on the spot, you pause and check it against what's real. That pause is the gap. That's where the freedom is.

Measure What You Can't Feel

The fix is to add an objective instrument alongside the felt sense — something that isn't asking how you feel, but measuring something you can't introspect. The good news is that you don't have to buy anything to start. There's a ladder of measures here, from free and always-available to sensitive-but-device-dependent:

Closing the gap is the training

Notice that gap — between what you feel and what the numbers say — often enough, and it starts to shrink. You begin to recognise the particular quality of flatness that means parasympathetic, not tired. You learn what your own sympathetic arousal feels like before it announces itself as anxiety. The objective reading, used consistently, teaches you to read yourself — until eventually you don't need it.

That capacity has a name: interoception, the accuracy with which you perceive your own internal state. And it is, when you look closely, the thing breathwork was always training. The breath is simply the most direct instrument we have for both listening to the nervous system and speaking back to it.
